A tub of yoghurt says 14 grams of sugar. Is that a lot? Most people cannot answer that, and the label is not going to help. It is technically accurate, legally compliant and almost useless in the three seconds you have while standing in an aisle.
The information you need is on the packet. It is just spread across three places that were never designed to be read together: the nutrition panel, the ingredient list and the marketing claim on the front. Once you know how those three relate, reading a label takes about 15 seconds and you stop being surprised by what you have been eating.
Start With the Two Numbers, Not the One
Every nutrition panel gives you total sugars. Only some give you added sugars, and the difference between them is the whole game.
Total sugars counts every sugar molecule present, no matter where it came from. That includes the fructose that grew inside the apple and the lactose that was always in the milk.
Added sugars counts only what went in during manufacturing. That includes cane sugar, but also honey, agave, maple syrup, and fruit juice concentrate used as a sweetener.

Notice the apple juice row. It has zero added sugars and is still one of the most concentrated sugar sources most people drink, because juicing removes the fibre that made the whole fruit behave differently. Added sugars is a useful number, not a moral one.
The regional catch. The US Nutrition Facts panel has carried a mandatory Added Sugars line since 2020, complete with a percentage daily value based on 50 grams. UK and EU labels do not have that line at all. They show carbohydrate, of which sugars, which is total sugars only. If you are reading a European label, the ingredient list is the only way to find out how much of that number a factory put there.
Convert Grams Into Teaspoons Before You Judge
Grams are the reason label reading fails. Nobody has an intuitive sense of what 14 grams of anything feels like.
One teaspoon of granulated sugar weighs roughly 4 grams. So:
Divide the grams by four.
That is the entire technique, and it does more for real eating decisions than any other label skill.

Once you picture ten teaspoons of sugar being spooned into a bottle, the drink stops being a neutral item. That reaction is the point. It is not about guilt, it is about restoring the intuition the packaging removed.

The Names Sugar Hides Behind
There is no legal requirement to call sugar sugar. Any sweetener with its own chemical or trade name can be listed under that name, and there are dozens in common use. You do not need to memorise all of them. You need to recognise the four patterns they fall into.
Pattern 1: anything ending in -ose. Sucrose, glucose, fructose, dextrose, maltose, lactose, galactose. If a word on an ingredient list ends in -ose and is not lactose in a dairy product, it is added sugar.
Pattern 2: anything called syrup. Corn syrup, high fructose corn syrup, golden syrup, rice syrup, malt syrup, tapioca syrup, glucose-fructose syrup, agave syrup, maple syrup, invert sugar syrup. Syrup is sugar in liquid form, and the liquid form is absorbed slightly faster.
Pattern 3: anything with juice or concentrate in the name. Fruit juice concentrate, grape juice concentrate, apple juice concentrate, fruit puree concentrate. These are used specifically because they let a product carry a no added sugar claim while behaving like added sugar in your body.
Pattern 4: the respectable-sounding solids. Cane sugar, raw cane sugar, demerara, muscovado, turbinado, coconut sugar, date sugar, panela, molasses, honey, barley malt, maltodextrin, evaporated cane juice, caramel, treacle.
That last group is where most label reading goes wrong. Coconut sugar and honey come with trace minerals and a better story, but your bloodstream processes them as sugar. Choosing them over white sugar is a flavour decision, not a health intervention.
Note on the sugar alcohols. Erythritol, xylitol, maltitol, sorbitol and isomalt end in -ol, not -ose. They contribute fewer calories and much less blood glucose response, and on a US label they appear on their own line rather than under added sugars. They are a genuinely different category. The trade off is digestive: maltitol and sorbitol in particular cause discomfort in quantity for a lot of people.
Four Traps Worth Knowing By Name
Trap 1: The serving size does not match the pack
This is the oldest one and still the most effective. A drink bottle declares 20 grams of sugar per serving and quietly notes 2.5 servings per container. A bag of crisps or biscuits does the same. Nobody drinks 40 percent of a bottle and reseals it.
The fix: find the servings per container line before you read anything else. If it is above one, multiply everything you are about to read. US labels for packs that are realistically eaten in one go now often show a dual column with per serving and per container side by side, which removes the guesswork when it is there.
Trap 2: Per 100g looks different from per portion
UK and EU labels lead with per 100g, which is excellent for comparing two products and misleading for judging one. A breakfast cereal at 22g of sugar per 100g sounds moderate until you notice that a real bowl is 60 grams of cereal, and that the milk adds its own lactose.
The per 100g figure is a comparison tool. Use it to rank two boxes on a shelf against each other, then switch to the per portion column to work out what you are actually going to eat.
The UK front-of-pack traffic light system uses the same basis and is genuinely quick: red for sugars is more than 22.5g per 100g, green is 5g or less, amber is everything between. For drinks the thresholds are lower.
Trap 3: Sugar splitting in the ingredient list
Ingredients are listed in descending order of weight. That rule creates an obvious incentive: if one sweetener would be first on the list, split it into three smaller ones and each lands further down.
A biscuit can list wheat flour, then vegetable oil, then sugar, then glucose syrup, then invert sugar syrup. It reads as a flour product. Add the three sweeteners together and they may well outweigh the flour.
The fix: scan the whole ingredient list, not the first three items, and mentally combine everything that matches the four name patterns above. Then ask where that combined block would rank.
Trap 4: The three claims that mean three different things
Front of pack claims are regulated, which is exactly why they are useful to a manufacturer. Each one has a precise legal meaning that is narrower than what shoppers hear.

Reduced sugar is the one to watch. Thirty percent less than a product that was very high still leaves you somewhere high. A biscuit going from 30 grams per 100 to 21 grams per 100 earns the claim and is still a biscuit.
Where the Sugar Actually Is
Ask people to name sugary foods and they list sweets, cake and fizzy drinks. Those are not the problem, because nobody is confused about them. The sugar that accumulates unnoticed is in food that presents itself as savoury or as health food.
Sauces and condiments. Tomato ketchup runs around 4 grams a tablespoon. Barbecue sauce and sweet chilli are higher. Jarred pasta sauce, teriyaki, and most salad dressings carry meaningful amounts.
Breakfast in general. Granola is frequently 20 to 25 grams per 100, which puts a generous bowl into dessert territory. Flavoured instant oats, most cereal bars, and shop-bought smoothies all belong here.
Bread and sandwich fillings. Many supermarket loaves contain a few grams per 100 to help browning and shelf life. It is small per slice and it adds up across a day nobody is counting.
Flavoured dairy. The gap between plain and flavoured yoghurt is typically 8 to 15 grams per pot. This is the single easiest swap available to most people.
Drinks that are not fizzy. Flavoured coffees, iced teas, sports drinks, kombucha, vitamin waters and juice all deliver sugar in liquid form, which triggers less fullness than the same sugar eaten. If you make one change, make it a liquid one.
That is also the practical answer to a lot of the craving cycle. Liquid sugar produces a fast rise and a fast fall, and the fall is what you feel two hours later as a craving. What actually stops sugar cravings goes into why timing matters more than willpower.
The 15-Second Label Routine
In order, every time:
1. **Servings per container.** If it is above one, multiply everything below.
2. **Sugars per portion, divided by four.** Now you have teaspoons.
3. **Added sugars if the label has it.** If not, go to step 4.
4. **Scan the ingredient list for the four name patterns.** Combine them and ask where the block would rank.
5. **Ignore the front of the pack** unless it says sugar free, low sugar or unsweetened, which are the only three claims that mean what they sound like.
Two products, same category, 20 seconds. That is enough to make a better choice without turning shopping into research.
What This Does Not Tell You
Label literacy solves one specific problem: knowing what is in front of you. It does not solve the harder ones.
It does not tell you your total for the day, because a label describes one food and a day contains many. It does not account for the sugar in food without a label, which is most restaurant and takeaway food. And it does nothing about the reason a specific biscuit gets eaten at 4pm on a Tuesday, which is usually about sleep, stress or a meal that was too small at midday.
Those need a different tool. Reading the label is the first half, and knowing your running total across the day is the second.
Tracking the Total, Not Just the Packet
